How the plan works

Open the current week, select your day and follow the exercises in order. Check off each day after completing it. Rest days are included to help your body recover.

Before every workout

Warm up for 5 minutes with light walking, arm circles, hip circles and gentle body-weight movements. Finish each workout with slow breathing and light stretching.

Choose your week

Each week gradually increases the challenge without making the program difficult to follow.

Week 1: Build the Habit Days 1–7

Weekly goal: Learn the movements, use controlled form and finish each workout feeling capable of doing a little more.

1 Full-Body Foundation 25 minutes · Strength +

Complete 2 rounds

  1. Body-weight squats — 10 repetitions
  2. Wall or knee push-ups — 8 repetitions
  3. Glute bridges — 12 repetitions
  4. Standing rows with a band or towel — 10 repetitions
  5. Forearm plank — 15 seconds

Make it easier

Use a chair for squats and perform push-ups against a wall.

Make it harder

Complete 3 rounds or hold light dumbbells during squats.

Rest 45–60 seconds between rounds.
2 Cardio Starter 20–30 minutes · Cardio +

Your workout

  1. Walk at an easy pace — 5 minutes
  2. Walk briskly — 2 minutes
  3. Walk slowly — 1 minute
  4. Repeat the brisk and slow intervals 5–7 times
  5. Cool down — 3 minutes

Alternative options

Use a stationary bike, elliptical, rowing machine or low-impact marching at home.

Choose a pace that allows you to speak in short sentences.
3 Lower Body 25 minutes · Strength +

Complete 2 rounds

  1. Chair squats — 12 repetitions
  2. Reverse lunges or step-backs — 8 per side
  3. Glute bridges — 15 repetitions
  4. Standing calf raises — 15 repetitions
  5. Wall sit — 20 seconds

Form focus

Keep your knees aligned with your toes and move at a controlled pace.

Rest when needed and use a chair for balance.
4 Mobility and Core 20 minutes · Recovery +

Complete slowly

  1. Cat-cow stretch — 8 repetitions
  2. Bird dogs — 8 per side
  3. Dead bugs — 8 per side
  4. Hip flexor stretch — 30 seconds per side
  5. Child's pose — 45 seconds

Today's focus

Move gently, breathe normally and avoid forcing any stretch.

This should feel restorative, not exhausting.
5 Upper Body 25 minutes · Strength +

Complete 2 rounds

  1. Incline push-ups — 8–10 repetitions
  2. Bent-over rows — 10 repetitions
  3. Shoulder presses — 10 repetitions
  4. Biceps curls — 12 repetitions
  5. Overhead triceps extensions — 10 repetitions

No equipment?

Use water bottles, canned food or a resistance band.

Keep your shoulders down and away from your ears.
6 Active Recovery 20–30 minutes · Light activity +

Choose a relaxed walk, easy bike ride, gentle yoga session or light stretching. Keep the intensity comfortable.

The goal is movement without fatigue.
7 Rest and Reset Rest day +

Rest, hydrate and prepare for Week 2. A short, gentle stretch is optional.

Recovery is part of the program.
Week 2: Increase the Challenge Days 8–14

Weekly goal: Add one round, a few repetitions or a slightly heavier resistance while maintaining good form.

  1. Goblet or body-weight squats — 12 repetitions
  2. Incline push-ups — 10 repetitions
  3. Bent-over rows — 12 repetitions

9 Cardio Intervals 25–30 minutes +

Warm up for 5 minutes. Alternate 3 minutes at a brisk pace with 1 minute at an easy pace. Repeat 5 times, then cool down.

Walking, cycling, rowing or elliptical all work.
10 Lower Body Strength 30 minutes · 3 rounds +
  1. Squats — 12 repetitions
  2. Reverse lunges — 10 per side
  3. Romanian deadlifts — 12 repetitions

13 Active Recovery 25–35 minutes +

Complete a comfortable walk, gentle mobility routine, easy swim or relaxed bike ride.

Keep your effort light.
14 Rest Day Recovery +

Rest and review your progress. Notice which exercises feel easier than they did during Week 1.

Hydrate and aim for quality sleep.
Week 3: Build Endurance Days 15–21

Weekly goal: Use slightly shorter rest periods and maintain a steady pace throughout each workout.

  3. Rows — 12 repetitions
  4. Alternating lunges — 10 per side
  5. Plank shoulder taps — 10 per side

16 Cardio Endurance 30–35 minutes +

Warm up for 5 minutes, maintain a steady moderate pace for 20–25 minutes and cool down for 5 minutes.

Week 4: Finish Strong Days 22–28

Weekly goal: Give a focused effort while continuing to prioritize safe, controlled movement.

  3. Rows — 15 repetitions

Complete 3–4 rounds.
23 Cardio Intervals 30 minutes +

Warm up for 5 minutes. Alternate 2 minutes at a challenging pace with 1 minute at an easy pace for 7 rounds. Cool down for 4 minutes.

Keep the movement low impact when needed.
24 Lower Body Challenge 35 minutes +
  1. Goblet squats — 15 repetitions

25 Mobility Reset 20–25 minutes +

Complete a gentle mobility routine for your ankles, hips, upper back, chest and shoulders. Hold each stretch for 20–30 seconds.

Avoid bouncing or forcing a stretch.
